Why do I feel groggy after melatonin? The melatonin hangover, explained

Why do I feel groggy after melatonin? The melatonin hangover, explained

The short answer

A melatonin hangover, the groggy feeling some people get the morning after taking melatonin, usually means the dose was too high for you or you took it too late. Melatonin is a time signal, not a sleeping pill. A large dose can keep that signal switched on into the morning.

The first thing I would change is the dose. A small amount, taken 30 minutes before bed at the same time each night, is closer to what your body makes on its own.

Key takeaways

  • Headache, dizziness, nausea, and daytime drowsiness are the most common side effects of melatonin.5
  • In a study of adults over 50, a 3 mg dose kept melatonin levels high into the next day. A 0.3 mg dose did not.1
  • Many bottles hold 5 mg or 10 mg. Some hold more than the label says.3,4
  • Taking melatonin at 3am, when you wake up, can leave it in your body when your alarm goes off.

What is a melatonin hangover?

It is not a medical term. It is what people call the morning after a melatonin night that went wrong. You slept, but you wake up feeling:

  • Foggy or slow to think
  • Heavy, like you could go back to bed
  • Headachy or a little dizzy
  • Still tired the next day, even after a full night

Mayo Clinic lists headache, dizziness, nausea, and daytime drowsiness as the most common side effects of melatonin.5 Some people also notice vivid dreams.

The good news is that grogginess is often something you can fix. It usually points to one of five things.

Why does melatonin make me groggy? 5 common reasons

1. The dose is higher than your body needs

Your brain makes melatonin in tiny amounts. Researchers at the Massachusetts Institute of Technology gave adults over 50 one of three doses: 0.1 mg, 0.3 mg, or 3 mg. The 0.3 mg dose brought their night levels back to a normal range and helped them sleep. The 3 mg dose pushed levels far above normal, and those levels were still high the next day.1

Now picture 5 mg or 10 mg, which is what many bottles hold. More does not mean better sleep. It can mean more melatonin left over at breakfast, which is one reason melatonin can make you tired the next day.

2. You took it too late

Melatonin tells your body that night has started. If you take it at midnight, or when you wake up at 3am, that signal is still running when it is time to get up. Your body clears melatonin fairly fast, with a half life of about 45 minutes.2 But a big dose taken late can still be working in the early morning.

3. The bottle holds more than the label says

You may be taking more than you think. A lab test of 31 melatonin products found some had 83 percent less than the label said, and some had 478 percent more.3 In a 2023 test of 25 melatonin gummies, 22 did not match their labels. One held 347 percent of the dose listed.4

4. It is a slow release formula

Some melatonin is made to release slowly over many hours.6 That can be useful for some people. But if you are already groggy, a product that keeps releasing through the night may be part of the reason.

5. The night was too short

Sometimes the melatonin is not the problem. Adults need 7 or more hours of sleep a night.7 If you took melatonin at 1am and your alarm went off at 6am, the fog may come from the short night.

How does dose compare to what your body makes?

Dose What the research shows
0.3 mg Brought night levels into the normal range in adults over 50 and helped them sleep.1
1 mg Inside the small range, about 0.3 mg to 3 mg, that sleep doctors point to for sleep.
3 mg Pushed levels far above normal. Levels were still high the next day.1
5 to 10 mg Higher still. Common on store shelves, but well above what the body makes.

How to avoid feeling groggy after melatonin

  1. Lower the dose. If you take 5 mg or 10 mg, ask your doctor or pharmacist about trying a much smaller amount.
  2. Take it earlier. In the MIT study, people took melatonin 30 minutes before bed.1 Take yours at the same time every night.
  3. Do not take a full dose at 3am. If you often wake in the night, talk to your doctor about what fits you.
  4. Choose a product that is tested. Look for a brand that uses an outside lab to check what is inside.
  5. Give yourself a full night. Plan for 7 or more hours between taking it and your alarm.7

If you also wake up in the middle of the night, read why you keep waking up at 3am.

My pick

Why I recommend a 1 mg strip

When women tell me they wake up foggy, the first thing I look at is the dose. That is why I chose a 1 mg formula for Driffly Night Reset Strips.

  • 1 mg of melatonin, inside the small range sleep doctors point to.
  • Melts on your tongue. No water and no sugar.
  • Valerian root, lavender, chamomile, and hibiscus to support a calm wind down.*

In a survey of 23 customers who finished 30 nights with Driffly, 21 said they woke up without grogginess.8 This was a small customer survey, not a clinical study.

Every order comes with a 30 night money back guarantee.

Common questions about melatonin grogginess

Why does melatonin make me tired the next day?

Usually because the dose is too high or it was taken too late. A large dose can keep melatonin levels raised into the next morning.1 Taking less, earlier, often helps.

How long does a melatonin hangover last?

It should fade as melatonin leaves your body during the morning. If the fog lasts into the afternoon, or happens most mornings, stop and talk to your doctor or pharmacist.

Can melatonin give you a headache the next day?

Yes. Headache is one of the most common side effects of melatonin.5 If it happens often, a lower dose may help. If headaches keep coming back, talk to your doctor.

Can I drive the morning after taking melatonin?

Mayo Clinic advises not driving or using machinery within five hours of taking melatonin.5 That is one more reason to take it at bedtime, not at 3am. If you still feel foggy in the morning, wait before you drive.

How long does melatonin stay in your system?

Melatonin has a half life of about 45 minutes, so your body clears it fairly fast.2 But a large dose starts from a much higher level, so it can take longer to drop back to normal.1

Is 1 mg of melatonin enough?

For many adults, a small dose is enough. Sleep doctors often point to about 0.3 mg to 3 mg for sleep. In one study, 0.3 mg helped adults over 50 sleep.1

Can I take melatonin if I wake up at 3am?

I do not suggest a full dose in the middle of the night. It can still be working when your alarm goes off. Driffly is meant to be taken 30 minutes before bed. If night waking is your main problem, ask your doctor what fits you.

Do melatonin strips make you groggy?

Any melatonin can if the dose is too high. Strips range from about 1 mg to 10 mg, so check the label. Driffly strips have 1 mg each. Compare formats in melatonin strips vs gummies vs pills vs powders.

When should I talk to my doctor?

Talk to your doctor or pharmacist before you use melatonin if you are pregnant, breastfeeding, or taking prescription medicine. Do the same if you feel groggy most mornings, or if your sleep trouble lasts more than a few weeks.
